Selectorized stacks make tempo, pauses, drop sets and rest-pause easy to run.
Short answerA good abductor machine workout puts the machine after your main lower-body lifts, uses two to four sets of 10 to 20 reps with a one-second pause at end range, and repeats twice a week. Pair it with adductor or standing hip work. The four programs below cover beginner, glute-focused, athlete and advanced goals.

The abductor machine works best as part of a lower-body session, not as the whole session. These four programs build from a first month on the machine to an advanced glute block, and each one tells you where the machine fits around the bigger lifts. All use the setup and tempo from how to use the abductor machine.

Four rules behind every program

  • Twice a week. General resistance training guidance is to train each major muscle group at least twice weekly. The hip abductors recover quickly.
  • Big lifts first. Squats, lunges, hinges and hip thrusts go first while you are fresh; the machine comes after.
  • Effort over load. Most sets end two to three reps short of failure; the last set of the exercise can go closer.
  • Train both sides of the hip. Pair abduction with adduction or a standing variation over the week.

Program 1: First four weeks

Beginner hip foundation

2 days per week
ExerciseSets x repsTempoRest
Goblet squat or leg press3 x 102-0-2-090 s
Hip abductor machine2 x 152-1-3-075 s
Hip adductor machine2 x 122-1-3-075 s
Glute bridge2 x 122-1-2-060 s
Side plank2 x 20 s per sidehold45 s

Weeks 1 to 2: stop 3 reps short of failure. Weeks 3 to 4: stop 2 short and add one set of abduction.

Program 2: Glute-focused intermediate

Glute builder

2 days per week, 6 to 8 weeks
ExerciseSets x repsTempoRest
Day A: Hip thrust4 x 8-101-1-2-02 min
Day A: Bulgarian split squat3 x 8-10 per leg2-0-1-090 s
Day A: Abductor machine, upright3 x 12-152-1-3-075 s

Day B: Cable kickback2 x 12 per leg1-1-2-060 s

Add a plate on the machine once you reach the top of the rep range on every set. Deload in week 7 or 8 by halving the sets.

Program 3: Athlete hip resilience

Hip and groin resilience

2 days per week, in season or off season
ExerciseSets x repsTempoRest
Single-leg Romanian deadlift3 x 8 per leg3-0-1-075 s

Hip abductor machine3 x 12-152-1-3-075 s
Copenhagen adduction (short lever)2 x 6-10 per sidecontrolled60 s
Lateral band walk2 x 12 steps each waysteady45 s

The Copenhagen adduction is the exercise used in the groin-prevention trial cited below. Start with the short-lever (knee supported) version and progress slowly.

Program 4: Advanced hip block

Advanced abduction emphasis

3 days per week, 4 weeks
ExerciseSets x repsTempoRest
Day 1: Abductor machine, heavy4 x 8-102-2-3-02 min
Day 1: Adductor machine3 x 102-1-3-090 s
Day 2: Abductor machine, forward lean3 x 12-152-1-2-075 s
Day 2: Standing cable abduction3 x 12 per leg1-1-2-060 s
Day 3: Abductor machine, rest-pause1 x 15 + 2 mini-sets2-1-2-015 breaths
Day 3: Side-lying hip abduction2 x 15-20 per leg1-1-2-045 s

Only for lifters with at least a year of consistent training. Run it for four weeks, then return to Program 2 for recovery.

Fitting the machine into your current split

Your splitWhere the machine goesDose
Full body, 3 daysEnd of two of the three sessions2-3 sets each
Upper / lowerEnd of both lower days3 sets each
Push / pull / legsLeg day, plus a short block on pull day3 + 2 sets
Running planAfter an easy run or on a strength day2-3 sets, twice a week

At home without a machine

Every program above works with bands or a cable. Swap the abductor machine for banded seated abduction or standing cable abduction, and the adductor machine for Copenhagen adductions or a cable adduction. The alternatives guide ranks the options.

Frequently asked questions

How many sets of abductor machine should I do?

Two to four sets per session, twice a week, covers most goals. Glute-focused programs can use five to six total abduction sets per session split across two variations.

Should I do the abductor machine before or after squats?

After. Heavy compound lifts deserve your freshest effort, and the machine is an efficient finisher.

Can I do the abductor machine every day?

You can do light sets often, but most people progress better with two or three harder sessions a week and rest days between.
